A calorie deficit is the only established mechanism for weight loss. Whatever you hear about special diets or exceptional supplements, body weight falls when your body consistently receives less energy than it uses. That is the underlying process.

Problems begin when the deficit is poorly set. Too small, and measurable progress may not appear. Too large, and the risk of muscle loss, fatigue and weight regain rises.

What a calorie deficit is and how it works

Every day your body uses energy for breathing, digestion, movement, temperature regulation and exercise. This total is called total daily energy expenditure, or TDEE.

If you consume fewer calories than your TDEE, the body draws on stored energy. One kilogram of fat contains roughly 7,700 calories, so a daily deficit of 500 calories theoretically corresponds to about 0.5 kg of fat per week. Real-world weight change is less linear because the body adapts over time.

How to estimate your TDEE

Estimating TDEE involves two steps.

First estimate your basal metabolic rate (BMR), the energy your body needs at complete rest. For men, the Mifflin–St Jeor equation is commonly used: 10 × weight (kg) + 6.25 × height (cm) − 5 × age (years) + 5.

Then multiply the result by an activity factor. Sedentary work with no sport corresponds to about 1.2. Light activity two or three times per week uses about 1.375, while moderate activity four or five times per week uses about 1.55. These figures are only starting estimates.

How large the deficit should be

A useful starting point is 300 to 500 calories below your estimated TDEE. This range is sustainable for many people and helps limit muscle loss.

A deficit above 700 calories per day may produce faster short-term results, but it also raises the long-term risk of muscle loss, excessive fatigue and poor adherence. If you want to increase the deficit, adding sensible movement is often preferable to cutting food aggressively.

Common mistakes when setting a deficit

The biggest mistake is overestimating expenditure and underestimating intake. Sports watches and food-calorie databases can be wrong by 20 to 30 per cent. Track results and adjust the estimate according to actual progress.

Another common mistake is ignoring compensatory behaviour. When you exercise more, you may naturally move less during the rest of the day, with less walking and more sitting. Total expenditure may then rise less than expected.

A third mistake is insufficient protein. During a deficit, adequate protein becomes especially important because the goal is to retain as much muscle mass as possible.

What to do when fat loss stalls

After four to six weeks, metabolic adaptation and changes in daily movement can slow progress. You can then reduce intake by another 100 to 200 calories, add activity, or use a one- to two-week diet break around estimated maintenance intake. First confirm the stall with several weeks of consistent measurements rather than a few days of scale fluctuation.

A calorie deficit is not a sprint. It is a strategy for weeks and months, and consistency beats short-lived extremes.
