Cardio is a useful tool for fat loss, but it is not the underlying mechanism. That mechanism is a calorie deficit: a sustained state in which the body receives less energy than it uses. Without a deficit, the body has no reason to systematically reduce the energy stored in fat tissue. Cardio can help create a deficit by increasing energy expenditure, but it does not guarantee fat loss if you then eat or drink the extra expenditure back.

What determines fat loss

A calorie deficit is not a simplistic claim that the body is merely a calculator. Modern energy-balance models describe body weight as the result of a dynamic system involving energy intake and expenditure, appetite regulation, environment, hormones, sleep, activity and metabolic adaptation. Even so, losing body weight and fat requires a negative energy balance. Biology affects how easy or difficult a deficit is to maintain, but it does not remove the principle itself.

Cardio mainly helps by increasing energy expenditure. Running, cycling, uphill walking or rowing uses extra energy while improving cardiovascular fitness. Those health benefits are a good reason to do cardio even when body weight changes slowly. For fat loss, however, the expenditure is often smaller than people expect and can easily be offset by higher intake. One longer cardio session can be cancelled out by a larger meal, a sugary drink or more frequent snacking.

A review by Swift et al. found that standard aerobic programmes based on public-health recommendations usually produce only modest weight loss unless diet also changes. Cardio helps prevent weight gain, supports initial loss and maintenance, and improves health, but clinically meaningful weight loss from exercise alone requires a high volume of activity. A newer review by Oppert et al. similarly reported that aerobic training adds roughly 2–3 kg of weight loss on average compared with no training in people with overweight or obesity. The effect exists, but it is not large.

How cardio fits into the plan

This does not make cardio useless. It means cardio should not replace control of energy intake. The most stable strategy combines a sensible calorie deficit, enough protein, strength training to protect muscle mass, and cardio or more daily activity to raise expenditure. Diet alone can reduce weight, but poorer fitness and muscle loss are real risks. Cardio alone can improve health without necessarily producing visible fat loss.

The ACSM position stand on physical activity for weight management states that 150–250 minutes of moderate-intensity activity per week may help prevent weight gain and produce only modest weight loss. Volumes above 250 minutes per week are associated with more clinically meaningful loss. In practice, cardio works better as support for a deficit than as a reason to ignore food intake.

A randomised study by Strasser et al. illustrates this well. It compared diet alone with diet plus exercise under the same energy restriction. Weight and fat loss did not differ significantly between groups, while the exercise group improved performance. The practical conclusion is precise: the deficit determines weight loss, while exercise contributes strongly to fitness, health, muscle retention and long-term sustainability.

How to use a deficit in practice

Cardio is not a magic fat burner. It is a tool that increases energy expenditure and improves health. Fat loss does not begin on a treadmill; it begins with overall energy balance. To lose fat, you need a deficit you can maintain over time. Cardio can make that deficit easier, but it cannot replace it.
